There are several health benefits related to improved levels of fitness. These include an increased lifespan, improved quality of sleep, better stress management and overall heightened sense of wellbeing. In addition to these benefits, improved fitness has been linked to the dramatic reduction in risk associated with many health conditions including obesity, cardiovascular disease, diabetes, cancer and osteoporosis. The term 'fitness' can be difficult to define. According to Liley, Eussen, Grego, Stasos, and Vandervelde, 2015, "Fitness refers to how well equipped you are to perform a particular task". This definition highlights that different tasks require different capabilities. As a result, there are a range of types of fitness. Importantly, proficiency in one area of fitness does not necessarily equate to proficiency in all components of fitness. Understanding that fitness is made up of a range of components can allow people to train more specifically, to monitor their fitness more closely and to maximise their level of success and enjoyment in a given sport or activity. Fitness can be broadly divided into 2 categories: 1. \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ 2. \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ Health related components are linked to personal health, lifestyle and illness prevention. Therefore, they are more specifically related to the general population. There are five components of health-related fitness: 1. \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ 2. \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ 3. \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ 4. \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ 5. \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ Skill related components of fitness allow you to perform sport related skills successfully. There are 6 skill-related components of fitness: 1. \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ 2. \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ 3. \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ 4. \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ 5. \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ 6. \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ **Activity:** In the space below, create a concept map to identify the various elements of fitness. For each element, identify a test that could be used to assess performance levels. **Health-related fitness components** The human body is capable of many functions. Improved conditioning of the **musculoskeletal system** and the **cardiorespiratory system** enables the body to perform work with increasing efficiency and proficiency. **Musculoskeletal system** \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_. **Cardiorespiratory system** \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_. ***Cardiorespiratory endurance*** Cardiorespiratory endurance refers to the efficiency of the heart and lungs in supplying oxygen to the working muscles over an extended period of time. During exercise, the muscles' need for oxygen increases. If there is sufficient oxygen available to these muscles, the activity can be sustained for a longer period of time or at a higher intensity. Identify 5 sports where cardiorespiratory endurance is important. 1. \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ 2. \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ 3. \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ 4. \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ 5. \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ The maximum amount of oxygen that can be supplied to the working muscles is referred to as the maximal oxygen uptake, or Vo2max. It is measured in millilitres per kilogram of body weight per minute (ml/kg/min). People who are fit have a higher Vo2 max value and can exercise more intensely than those that are not well conditioned. Propose ways in which Vo2 max can be determined. \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ There are a number of ways cardiorespiratory fitness can be measured. Generally, professional athletes will use a maximal Vo2 max test performed on a bicycle ergometer or treadmill.![](media/image6.jpg) These tests involve the athlete working to the point of complete fatigue. Sports science staff monitor the oxygen uptake and carbon dioxide production throughout the test using gas analysis equipment. There are also a number of submaximal tests that can be performed that do not require as sophisticated equipment and expertise. These can be used in a variety of sporting settings including schools and sporting clubs. ***Multi stage 'beep' test*** This test involves the participant running between two points that are 20m apart. The test use audio software that plays a beep at set intervals. As the test progresses the time interval between beeps decreases. Participants continue to run between the cones until they can no longer reach the designated points when the beep sounds. There are 21 levels. Participants record the level and shuttle number at which they drop out of the test. This level is then compared against normative data to give a rating. ![https://i2.wp.com/www.5-a-side.com/wp-content/uploads/2014/02/Beep-Test-Diagram.jpg](media/image8.jpg) ![](media/image10.png) **Practical application**: Complete the multistage beep test and record your results in the space below: Result: \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ Rating: \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ Factors that affected your performance: \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ ***The Harvard step test*** The Harvard step tests is a good measure of how a person's fitness and ability to recover after exercise. The participant must step up and down off a bench approximately 45cm high for 5 minutes at a rate of 30steps/minute. On completion of the test the participant rests and their heart rate is measured at the following intervals: - Pulse 1 = HR (bpm) one minute after finishing the test - Pulse 2 = HR (bpm) two minutes after finishing the test - Pulse 3 = HR (bpm) three minutes after finishing the test https://4.bp.blogspot.com/-l5DPNOr7egE/VrqCXfcctAI/AAAAAAAAJOk/I2CAHiU-U2o/s1600/harvard%2Bstep%2Btest.gif ![](media/image12.png) **Practical application**: Complete the Harvard Step test and record your results in the space below: Result: \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ Rating: \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ Factors that affected your performance: \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ ***Muscular Strength*** Muscular strength is the ability of the body to exert force against a resistance in one maximal effort. The speed of contraction, the load, the range of movement and the condition of the muscles all influence the amount and type of force generated in any exercise. Identify 5 sports where muscular strength is important. 1. \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ 2. \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ 3. \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ 4. \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ 5. \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ Propose ways in which muscular strength can be determined. \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ ***Dynamometer test for hand strength*** One of the most common tests for absolute strength is the use of an instrument called a dynamometer to measure hand grip strength. 1. Hold the dynamometer in one hand by your side and grip firmly 2. Raise your arm without swinging and squeeze the dynamometer as hard as you can for 3 seconds 3. Fitness Programming **Activity:** In the space below, identify factors that you think need to be considered when designing a fitness training program. Next to each factor outline why this is an important consideration. **Factors** **Why is this an important consideration?** ------------- --------------------------------------------- **The FITT Principle** The FITT principle is an important part of planning any exercise program. The principle outlines 4 major variables that need to be addressed to ensure that they program meets your specific fitness needs. ***F\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_*** Frequency refers to how often you do an exercise. The minimum recommendation to produce fitness goals is 2 or 3 times a week, however, this will vary depending on the type of training and the individualised training goals. ***I\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_*** Intensity refers to how hard you train, the workload or the level of effort sustained throughout the session. In relation to aerobic training, a minimum of 60% MHR is required to produce fitness improvements. Training Heart Rate (THR) are an important concept in relation to this principle. The diagram below outlines the various THR zones. ![](media/image47.png) When completing strength or resistance training the intensity can be expressed as a percentage of 1 repetition maximum (RM). ***T\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_*** Type refers to the nature of the activity completed and the major systems involved (for example muscular or cardiorespiratory systems). The type of training completed should match the training goal, the energy systems used and the muscle groups involved. For example, to improve the cardiorespiratory system training needs to be aerobic in nature (ie, cycling, running, swimming etc). ***T\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_*** Time refers to the duration of the training session. The amount of time required will depend on the fitness goal, energy system required and sport specific requirements. Generally, it is recommended that each session should last for at least 20-30 minutes yet not exceed 60 -- 90 minutes. However, elite athletes and those training for long distance events (eg, marathon) may need to train for longer periods of time. The table below outlines the application of the FITT principle to a variety of training goals. **Activity:** Select one of the fitness components from the table above. Use this information to design a 4-week training program. Use the space below as a planning space to identify the types of activities you might include, the day when training may occur, length of each session etc. Use to proforma on the following page to develop your training program. -- -- ------------ ------------- --------------- -------------- ------------ -------------- ------------ **Monday** **Tuesday** **Wednesday** **Thursday** **Friday** **Saturday** **Sunday** **Monday** **Tuesday** **Wednesday** **Thursday** **Friday** **Saturday** **Sunday** **Monday** **Tuesday** **Wednesday** **Thursday** **Friday** **Saturday** **Sunday** **Monday** **Tuesday** **Wednesday** **Thursday** **Friday** **Saturday** **Sunday** ------------ ------------- --------------- -------------- ------------ -------------- ------------ **Fitness Programming- Considerations for Individual Program Design** ![](media/image5.png) **Learning Intention** Learn about different considerations for individual program design. ----------------------- ------------------------ --------------------------------------------------------------------- ------------------------------------------------------------------------- **Success Criteria** **I can:** \* **Identify** the 5 main considerations. \*\* **Explain** how program design can cater for individual circumstances. \*\*\* **Explain** the relevance of prescreening procedures to program design. In addition to the considerations outlined in the FITT principle, there are several other considerations that should be taken into account when developing a fitness training program. ***Individual Needs/Hereditary Factors*** When developing a fitness program, the individual's needs and goals are the most important elements. The exercise program should be specifically designed to address these individual needs. In conjunction with developing a training goal, it is also an important establish the client's physical health and suitability to an exercise program. This step is commonly achieved by a pre-screening questionnaire. The questionnaire is designed to identify any possible health complications or problems that may impact on the person's ability to complete a training program. **Activity:** Identify some health problems that could impact on a person's ability to complete an exercise training program. Heart disease: ***Muscle Fibre Composition*** Muscles are made up of many bundles of individual muscle cells, called muscle fibres. The speed at which a muscle fibre contracts depends on the rate at which it breaks down adenosine triphosphate. There are two types of muscle fibres: fast-twitch and slow-twitch fibres. All muscles contain both types of fibres. However, the relative proportion or ratio or these fibres is inherited, therefore making some individual better suited to certain physical activities based on their predominant muscle fibre type.![](media/image50.jpg) Fast-twitch fibres are larger in size and contract faster than slow-twitch fibres. However, they also tire more quickly than slow-twitch fibres. This makes fast-twitch fibres better suited to high intensity, short duration activities such as a sprint, throw or jump. Slow-twitch fibres are smaller in size and contract more slowly. It takes the slow-twitch muscle fibre more time to break down ATP and therefore are better suited to lower intensity, longer duration activities such as endurance sports like marathon running, cycling and long distance swimming. **Activity:** Consider the following questions: 1. What type of muscle fibres would be predominant in a 100m sprinter? \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ 2. Think about what sports you excel in. What might this tell you about what type of muscle fibres are predominant in your body? ***Somatotype*** The term somatotype is used to describe a person's body type. There are 3 classifications of body type; ectomorph, endomorph and mesomorph. Most people do not fit completely within a single category of body type, instead they will display features of a combination of body types. However, there is typically a predominant body type. It is important to note that our body type can change over time as our body grows and develops. An **\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_** typically has a soft and rounded body shape, is fairly heavy for their weight and has little muscle fat and more fatty tissue. One of the most significant differences is in relation to hormones. Males have a naturally higher level of testosterone than females. Testosterone is the hormone responsible for muscle development. Therefore, males tend to have bigger and stronger muscles than females. Females tend to have higher levels of oestrogen than males. Oestrogen is responsible for increasing the amount of insulating body fat. Therefore, females tend to have a higher body fat percentage than males. Males also tend to have a larger heart relative to body size than females. Women also tend to have lower levels of haemoglobin in the blood. These factors combined generally mean that women have a lower oxygen-carrying and deliver capacity than males, resulting in lower endurance capabilities. Females tend to be more flexible than males. While the reasons are not completely understood, it is believed to be a combination of the effects of various hormones on the ligaments, tendons and muscles and the different activity patterns while growing up. **Activity:** Identify some differences in physical activity patterns amongst boys and girls that might attribute to the higher level of flexibility among women. \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ While a person's gender should not preclude them from certain types of training programs, it is important to make necessary adjustments to a program to accommodate a person's gender specific physiological differences. This may be as simple as incorporating more stretching into a male's fitness program or starting with lighter weights for a female's resistance training program. **Activity:** Outline some differences that we might typically see in fitness programs designed for males and females. \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ ***Age*** **Activity:** Identify changes that occur as we age that are significant for exercise and fitness programs. \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ As we get older there are a range of physiological changes that occur that may impact on the way that we exercise. As we grow our bodies typically improve in strength and cardiorespiratory capacity. The peak years for physical performance are considered to be between 20-30 years of age. At this stage, our bodies have finished growing and have not yet started to deteriorate. Resistance training amongst children is not recommended as incorrect technique, or excessive loads may cause damage to the growth plates. Instead, exercises such as plyometrics or body weight exercises are encouraged to improve strength amongst young athletes. After the age of 30 our levels of cardiorespiratory fitness, flexibility, bone and muscle density and strength start to deteriorate. This decline is significantly more pronounced among those people who do not exercise regularly. Older athletes require training programs that focus on improving mobility, balance, strength and flexibility to help them engage successfully in daily tasks and reduce the risk of injuries resulting from falls. Exercise programs may also focus on weight control due to reduced exercise capacity. http://images.onhealth.com/images/slideshow/healthy-seniors-s20-senoir-group-exercise.jpg ![http://upl.stack.com/wp-content/uploads/Kid-Jumping-Over-Mini-Hurdles-STACK-629x419.jpg](media/image54.jpg) **Activity:** Suggest a range of activities that would be suitable for elderly people. \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ ***Training Background*** A person's training history will significantly impact on their rate of adaptation and improvement throughout an exercise program. A person who is new to a training program will typically experience more significant gains in the first 4-6 weeks of a program than someone who has been following the same program for months. Therefore, it is important to ensure that you add variety and progressively increase the training requirements throughout a training program. Introducing new and different training techniques not only boosts motivation, but it also stresses the body in new ways, forcing it to make adaptations that result in improved performance. A person with no experience with resistance training should first be encouraged to learn the correct techniques without a load to avoid the risk of injury. This may involve using a bar only, or performing the movement without any external load at all eg, a squat progression (pictured below). http://www.womenshealthmag.com/sites/womenshealthmag.com/files/styles/slideshow-desktop/public/images/slide2-bweight-squat.jpg?itok=nGvYxHiX ![http://static.phunukieuviet.com/upload\_images/images/4%20b%C3%A0i%20t%E1%BA%ADp%20gi%C3%A3n%20c%C6%A1%20gi%C3%BAp%20t%C4%83ng%20chi%E1%BB%81u%20cao%20hi%E1%BB%87u%20qu%E1%BA%A3%20(3).jpg](media/image56.jpg) http://www.womenshealthmag.com/sites/womenshealthmag.com/files/styles/slideshow-desktop/public/images/slide6bbell-siff-squat.jpg?itok=1eISevvx **Activity:** Discuss the considerations that should be taken into account when designing a fitness training program. \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ **Fitness Programming- Safety Considerations** ![](media/image5.png) **Learning Intention** Learn about the importance of safety considerations when designing fitness programs. ----------------------- ------------------------ -------------------------------------------------------------------------------------- ---------------------------------------------------------------------------------------------- **Success Criteria** **I can:** \* **Identify** the legal responsibilities of a fitness instructor. \*\* **Describe** safe alternatives for contra-indicated activities. \*\*\* **Explain** why it is important to incorporate a warm-up and warm-down in a fitness program. **Safety Considerations** **Activity**: In the space below brainstorm the various safety considerations that should be taken into account when engaging in an exercise program. There are a range of safety considerations that need to be taken into account when participating in exercise programs. These considerations can be related to the environment, the equipment, the type of exercise performed and medical considerations. This is why it is important to consult professionals (eg a GP and personal trainer) when commencing an exercise program and developing a training program that is as safe as possible. ***Contra-indicated activities*** An exercise training program should be effective in targeting the intended muscle groups without placing undue stress and strain on the body. There are certain exercises that are known to be unsafe for the body due to a high risk of injury and should be avoided where possible. Exercise should be stopped immediately if you experience any of the following: - \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ - \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ - \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ - \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ ***Warm up and cool down*** A suitable warmup prepares the body for exercise. A warm up should be performed for at least 5 minutes prior to all training sessions. Generally speaking, the more intense the training session the longer the warm-up should be. An effective warm-up with increase the elasticity in the muscles, thereby reducing the risk of injury. A warm-up should include\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_. A cool down is equally as important, but often neglected part of a training session. A cool down is needed to lower the heart rate and body temperature back to resting levels. A cool down will also help to disperse any waste products that have accumulated in the blood and muscles, thereby reducing stiffness and soreness the next day. A cool down should include \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_. ***Legal responsibilities*** Fitness instructors are governed by Fitness Australia. To work in the fitness industry, prescribe and monitor an exercise program for someone, you must have a minimum accreditation of a Certificate III. You also need to have a current first aid certificate and meet minimum WorkCover insurance requirements in your state or territory. The main areas of responsibility of a fitness instructor are: 1. *\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_*: if an exercising client is injured, the fitness instructor or personal trainer can be held legally responsible of a dangerous exercise has been prescribed. 2. *\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_*: a fitness instructor is expected to exercise a reasonable 'standard of care' for their clients following pre-exercise screening procedures and monitoring them during exercise for ever exertion or incorrect technique. 3. *\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_*: conduct is considered misleading if 'it creates a misleading overall impression among the intended audience about the price, value or quality of consumer goods or services'. For example, if a personal trainer guaranteed a nominated amount of weight loss within a set time frame and fails to do so. **Improving Fitness- Nature of Aerobic & Anaerobic Fitness** **Learning Intention** Learn about the nature of aerobic and anaerobic fitness. -- ------------------------ ---------------------------------------------------------- -------------------------------------------------------------- **Success Criteria** **I can:** \* **Identify** individual aerobic and anaerobic thresholds. \*\* **Describe** progressive overload and specificity. \*\*\* **Discuss** the psychological benefits of improving fitness. **\ Improving Fitness** In order to improve fitness, you must overload your body by subjecting it to workloads that are higher than what it is accustomed to. Training needs to be progressively increased as improvements are to continue to occur. This is the concept behind the principle of **progressive overload**. The workload can be increased in a number of ways: - \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ - \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ - \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ - \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ ![What Is Progressive Overload? And Why Is It Important? - Lyzabeth Lopez](media/image61.png) In addition to progressive overload, the principle of **specificity** is also important for making improvements in fitness. The principle of specificity states that you need to undertake the most appropriate type of exercise to reach your goals. Specificity should be applied to: - \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ - \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ - \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ - \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ ***Aerobic and anaerobic fitness*** Exercise can be categorised as aerobic or anaerobic in nature. Aerobic exercise uses oxygen in the energy supply process. Training between 60-85% MHR targets the aerobic energy system. Anaerobic exercise does not use oxygen in the energy supply process. As a result, it cannot be sustained for long periods of time. Training at levels above 85%MHR targets the anaerobic energy system. The body needs energy for basic body functions and activity. The energy from food is inactive until it is converted to produce the fuel used for movement. This transformation occurs with the production of an energy rich molecule called adenosine triphosphate (ATP). This molecule continually breaks down and rebuilds itself to provide energy. ![https://mmatrainingbible.files.wordpress.com/2013/03/atp1.png](media/image63.png) There is only a limited supply of ATP in our muscles, therefore our body must find ways to supply more of it to sustain effort. The body does this through using three different methods, depending on how quickly the additional energy is needed. The ATP-PC and lactic acid systems are called anaerobic pathways because they do not require oxygen for the resynthesis of ATP. The aerobic system, however, requires a supply of oxygen to resynthesis ATP ***Intensity and energy source*** ***Anaerobic exercise: \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_*.** In the ATP-PC system, ATP supplies are exhausted after 2 seconds of extremely high intensity work. Creatine phosphate (PC) then combines with ADP to resynthesis ATP. However, the ADP supplies are exhausted in a further 10-15 seconds. Therefore, if the activity requires energy for longer than 10-15 seconds the body must get additional fuel for the lactic acid system. ***Anaerobic exercise: \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_.*** Activities of a lower intensity (60-90% MHR) can be fuelled without oxygen via the lactic acid system from anywhere between 30 seconds -- 3 minutes depending on the level of exertion. The ATP is resynthesised from the incomplete breakdown of carbohydrates, in the form of glucose which is stored in either the blood or muscle. Lactic acid is produced as a by-product of this process. The build-up of lactic acid contributes to muscle fatigue and exhaustion. As exercise slows or stops, oxygen begins to break down the lactic acid and remove it from the bloodstream. ***Aerobic exercise: \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_.*** During aerobic exercise oxygen is used in the energy supply to produce large, almost unlimited amounts of ATP. The presence of oxygen discourages the formation of lactic acid and therefore allows the athlete to train for longer. Exercise carried out at less than 85% MHR are generally as aerobic in nature. The process of resynthesis in the aerobic system is fuelled by carbohydrates, fats and proteins. A mixture of all three systems is generally used during a training session and performance of a sports. The relative contribution of each system changes throughout the activity depending on the duration and intensity of the exercise. Therefore, we refer to one system as the predominant system during an exercise. ![](media/image65.png) ***Duration*** The anaerobic systems can provide energy for a maximum of 3 minutes depending on the intensity of exercise. The aerobic system can provide energy for a much longer duration. ***Recovery*** Fuel for the anaerobic systems is recovered quickly and generally the energy supply for these systems are fully restored within minutes. However, it may take up to 2 hours to fully restore some supplies of blood and muscle glycogen for the lactic system. Complete restoration of the aerobic system energy supply can take up to 48 hrs. **Activity:** Suggest strategies that could be used to assist in recovery for each of the energy systems. \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ ***Psychological benefits*** Besides the physiological changes that take place in response to an exercise program there are also a variety of psychological benefits. When you exercise, you release the hormone endorphin from the pituitary gland. These hormones are nature painkillers. They also heighten mood and decrease the feelings of fatigue. It has been commonly reported that people experiences a 'runners high' when exercising. While a single session of exercise can boost your mood through the release of endorphins, regular exercise has also been linked to the following changes in mental health: - \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ - \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ - \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ - \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ - \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ - \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ - \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ - \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ Involvement in exercise and sport also has a range of social benefits. **Activity:** Suggest a range of social benefits that arise from participation in sport and exercise. \_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_\_ **Activity:** Create a concept map identifying the physical, social, and psychological benefits that you personally experience as a result of exercise. **Improving Fitness- Training Thresholds** ![](media/image5.png) **Learning Intention** Learn about the difference between aerobic & anaerobic fitness training thresholds. ----------------------- ------------------------ ------------------------------------------------------------------------------------- ------------------------------------------------------------------------------- **Success Criteria** **I can:** \* **Identify** the aerobic and anaerobic threshold. \*\* **Describe** the physiological responses to aerobic and anaerobic activities. \*\*\* **Analyse** fitness tests for aerobic and anaerobic activities. **Training Thresholds** A training threshold is a starting point for taking things to a new level. A training threshold is the minimum physical effort required to make an improvement in any aspect of your fitness. Training thresholds are determined by work intensity in the form of maximum heart rate. ***Aerobic Threshold*** The aerobic threshold refers to the level of intensity that allows you to work within the aerobic system. To make improvements in this area you must work at a level from 60-85% of your MHR. This exercise should be sustained for at least 30 minutes. ***Anaerobic Threshold*** If you work at an intensity above your aerobic threshold you will notice a dramatic increasing in breathing rate and muscle discomfort. The anaerobic threshold is reached at an intensity of greater than 85% MHR. Working close to or above this threshold can assist in developing your body's ability to tolerate lactic acid, and thus improve your anaerobic capacity. https://image.slidesharecdn.com/hsccore2-140630210853-phpapp01/95/hsc-pdhpe-core-2-35-638.jpg?cb=1404162777 Your HR can be monitored during exercise through a range of means. You can wear a heart rate monitor, there are a range of instant HR monitoring apps on smartphones and many pieces of aerobic fitness equipment have built in heart rate detectors. Alternatively, you can calculate your own HR by finding your pulse at either the carotid or radial arteries. A simple alternative way to monitor your exercise intensity is using the ***talk test***. If you can carry out a conversation while exercising you are working aerobically, if you find it too difficult to talk you are most probably working in the anaerobic zone. Another way of monitoring intensity is through the use of a perceived rate of exertion scale. This scale measures your own perception of the work rate. The scale ranges from 0 -10: ![http://www.sbfitnessmagazine.com/wp-content/uploads/2016/01/Rate\_of\_Perceived\_Exertion\_Scale.jpg](media/image68.jpg) http://us.myprotein.com/thezone/wp-content/uploads/2015/10/liss-training-2.jpg **Improving Fitness- Types of Training** ![](media/image5.png) **Learning Intention** Learn about different types of training and their suitability to individual performance. ----------------------- ------------------------ ------------------------------------------------------------------------------------------ ------------------------------------------------------------------------------------------- **Success Criteria** **I can:** \* **Identify** the 5 main types of training. \*\* **Evaluate** types of training in terms of their suitability for individual goals. \*\*\* **Evaluate** fitness programs to improve performance in aerobic and anaerobic activities. **Types of Training** There are a range of training methods that can be used to challenge the cardiorespiratory system and increase your aerobic capacity. ***Aerobic*** Any activity or mixture of activities that keeps the heart rate continuously between 60-85% MHR is classed as aerobic. An example of an aerobic training session could be going cycling for 40 minutes or running for 30 minutes. In these activities, the same activity is completed for the duration of the workout. Alternatively, you could complete a mix of aerobic activities into the one session. For example, 10 minutes on a treadmill, 10 minutes of a stationary bike, 10 minutes on a rowing machine followed by 10 minutes on a stair climber. The key to this type of training is ensuring that the HR stays within the aerobic training zone for the duration of the session **Activity:** Participate in a 30 minute mixed aerobic training session in the school gym. ***Circuit*** A circuit involves using various pieces of equipment arranged around an area. Participants spend an allocated amount of time at each station, completing the designated exercise before moving on to the next station. Circuits can contain both aerobic and resistance exercises, therefore targeting both aerobic and anaerobic systems within the same workout. http://vj-dance.eu/media/75795/krygova%20trenirovka%20mvj\_500x300.jpg **Activity**: Design and participate in a circuit training session in the school gym. **Activity** **Time/Reps** **Sets** **Rest** -------------- -
